Are You A New Man (or Woman) Today?

Wow! I improved 6.4%!!The logical foundation of strength training is that we build muscle by lifting heavy weights. It’s an adaptation of the body similar to developing darker skin as an adaptation to intense sunshine. We call that adaptation a suntan. Stand in the shade and your tan does not get any darker. Lift an easy weight and your muscles don’t get any stronger. Makes perfect sense.

So if you want today’s workout to build some new muscle you will need to lift a heavier weight than you usually do. A heavier weight than the last time you lifted. Or maybe if you lifted a weight for three reps last time you need to do four reps today. Something more intense. Something akin to brighter sunshine.

If your last workout was truly productive it stimulated some new muscle growth. If you waited enough time for that muscle to grow (like you have to wait for hair and fingernails to grow) then you should be stronger today. So when you return to the gym you should be able to lift a heavier weight or at least generate higher intensity (total weight / time).

Your last workout is inferior now. It’s like standing in the shade. You need more intensity today because you are a stronger person than you were during last workout. You are a new man.

No Two Workouts The Same

If every workout you perform is productive (and is there any reason it should not be?) then it causes new muscle to grow. If you have new muscle you are stronger. If you are stronger you should lift heavier weights more times. If you are doing everything right then every workout should be different than the last one. No two workouts should deliver the same intensity to a target muscle.

Of course, it’s impossible to know if today’s workout is more intense than the last one if you don’t take some basic measurement.

Which Set Is Better?
The fact is the first example is better by about 5% in terms of both momentary intensity andsustained intensity. This is something you can’t just “feel.” To know these facts you have to measure things.

The reason so much crappy advice gets circulated year after year in gyms, magazines and blogs about strength training is because nobody measures anything in the gym. So nobody gets proved wrong. Measurement cuts through the opinions and gets down to facts. What exercises deliver the most intensity to the triceps? What combination of weight and reps delivers more intensity?

When you measure you suddenly have facts instead of lore and opinion.

When you measure you can pre-engineer productive workouts.

When you measure you can become a new man or woman.

CONDITIONING 101:

No matter what sport you engage in from Golf to Ice Hockey, American Football to international Futbol (that’s soccer to all you Americans)…all athletes will benefit from a simple solid conditioning program. In fact, even if you are not currently practicing any sport in particular, a simple conditioning plan will benefit everyone when it comes to total fitness.

Most folks who have been reading my work for a while know that I am a proponent of interval style training programs. I know that interval training has become cool of late, but I have actually been recommending brief intense conditioning plans since the late 1980’s.

Interval training plans for sports are often designed with specific distances such as sprint for 60 meters, recover for a specified time, and repeat. Rather than use distance as a goal, I prefer to use time. Using time instead of distance will help people of varied fitness levels and body types stay within the desired range. If you are a 300 lb. Offensive lineman playing american Football, running 100 meters may take you a little longer than it would a 160 lb. striker playing World Futbol. By using specific times (instead of distance) we can insure similar energy systems being activated and keep the work consistent. for everyone. Finally using time instead of distance allows us to choose from a broad array of training tools or modes both indoors and out.

Most athletes will utilize a wide variety of energy systems along the intensity continuum. Remember this is a general conditioning program. It will help build a base of conditioning for almost any activity. Participants playing such sports as American Football, Basketball, Field Hockey, Rugby, Lacrosse etc. may all benefit from this type of program, especially in the off-season.

Once you are nearing the pre-season or are in-season, the playing and practicing of your specific sport should take precedence. Practicing specific sports will always be the best way to prepare for those specific activities. For instance someone training for pure speed such as a 100 meter sprint specialist, will first and foremost want to polish technique and running mechanics. The actual practice of sprinting is designed to be an all-out 100% maximum effort. To prepare for running at full speed, one must practice running at full speed. To allow this to occur maximum recovery between bouts will be required.

Below I have outlined an 8-WEEK Conditioning Program. It is set up with specific work to rest ratios. Each week we will increase the volume of sprints while reducing the actual exertion times. Your goal is to go at the most brisk pace you can tolerate, and still maintain work for the desired time. As you progress through the program (and your conditioning improves) you should be striving to go as fast and as hard as possible during the work phase of each bout of intervals. During the recovery period just walk (or pedal etc.) very slowly while you catch your breath and prepare for the next work phase.

If you are an open field athlete I highly recommend that you do your best to perform this workout on a running track or sports field.

For general fitness enthusiasts, any tool of choice may be used. Recommended tools include but are not limited to:

Bicycle
Rowing Ergo-meter
Step-Climber
Elliptical Cross-Trainer
Jump-Rope

8-WEEK CONDITIONING PROGRAM

In this program I recommend that you perform the conditioning program on two, non-consecutive days in your training week such as Monday and Thursday. You may do strength and conditioning on the same day, or you may separate them. Here are two examples of ways one might combine these types of training in an overall S&C plan:

“The Early Days”

In 1969 I was working out in Al Christensen’s gym in Winter Haven, Florida. A friend and sometime training partner, Dr. Craig Whitehead had recently placed third in the Mr. America contest. 1970 was supposed to be his year. We kept hearing about this young bodybuilder that was  outstanding. I didn’t pay much attention  because I had heard this stuff before, so I forgot about it. The Teen Mr. America was coming up and a young guy from our gym was considering entering. His name was Dennis Woods and he was a hard rock of muscularity. He had to be a natural 5%  body fat. A long story made short is a businessman from our gym decided to send Dennis to the contest. Al asked him to send me with Dennis, because of my experience. I would help Dennis get ready. Craig Whitehead found out we were going and had Al tell me to be on the lookout for the “KID”. The “KID” was Casey Viator. It was felt that he might be competition for the Mr. America, if he did well in the Teenage. I was to report back.

We got to York, Pa. And settled in our rooms. I was excited because to me this was the center of the training world as I knew it! That night we met some of the local girls and toured the town of York, Pa.  I found it odd that the girls knew nothing of Bob Hoffman or the York Barbell Club. They didn’t even know about the Teen Age Mr. America Contest! We forgave them. Uh huh! The next day we headed straight for the York Hall of Fame. I was expecting this great place and nice gym that was world famous, hold that thought. We got there and talked to an older woman that was in charge of the place. She hadn’t a clue. Didn’t know about the Teen Mr. America contest, never heard of it. We paid our money to get in the Hall of Fame. It wasn’t big but it was inspiring, especially the life sized statue of John Grimek. The gym itself was very small, with little to no equipment. That’s right, zilch! We went to the shipping department and one of us bought a lifting belt. We were in the lobby talking and the phone rang. The lady was talking to someone “ No I don’t anything about the contest” I heard her say. She asked me to talk to the man on the phone. Guess who it was? It was Arthur Jones, the most important man in modern exercise. I didn’t know it then though. We talked and I told him where the contest was and what time the pre-judging was to be. He said he was bringing Casey Viator. Remember him? The “KID”. Arthur told me how fantastic Casey was, and I told him about Craig. Arthur was tickled to hear about the fact I was to report back. Actually, I wasn’t expecting much out of Casey. We had some good bodybuilder’s back in Florida. Jim Haislop, Frank Zane, Ivor Butcher, John Schliker, Bill Hilton, Craig Whitehead, Harry Smith, Bob Harrington, Robby Robinson, Bill Lemacks, and Dennis Woods. You get the idea. Show me!

We get to the pre-judging and wait. Arthur said he would meet us there with the “KID”. We looked at the competitors and tried to figure who was who.


Joe Abbenda

I remember Joe Abbenda was there, I think he had just won the Mr. “U”. All of a sudden everyone moved forward and started talking. I heard someone say it was Casey. I leaned back against the wall waiting for a glimpse. I saw who everyone was fussing over. He wasn’t very tall. He was wearing dress pants and a xxx short sleeve sport shirt. The sleeves were past his elbows, he did fill it out but you couldn’t tell much. To me he looked like a fat bodybuilder that missed his peak. The shirt wasn’t tucked in so he just looked fat. I noticed a man standing off to the side watching me. He was dressed in a sport coat, I’m not sure if he was wearing a tie. He looked like he hadn’t slept in a week. If he was sleeping, it must have been in his car. He had a way of looking straight through you. Very intense. I walked over to him and asked if he was Arthur Jones, and he said yes. We talked a bit and got separated for a while. I helped Dennis get his things together and waited. Arthur asked if I wanted to meet Casey. I said OK  We went into the pre-judging room and waited for Casey to find us. He came out wearing posing trunks and a sweatshirt. Fat kid my ass! He had the biggest, most muscular, most powerful looking legs I had ever seen. Arthur introduced us and Casey went back stage. Arthur asked me what I thought. I told him if Casey’s upper body looked ANYTHING like his legs, Craig Whitehead was looking at # 2 at the seniors. The pre-judging started and they kicked us out. Yes, Arthur too. (I bet that was the last time he ever was asked to leave.)


Arthur Jones

Arthur and I left and went to the coffee shop upstairs. Arthur bought us something to drink. He was always generous to me. We started to talk. Next thing I knew, I was starting to feel like the dumbest s.o.b. that ever picked up a barbell. Arthur would ask me a question, I would answer and he would point out what an idiot I was. I think he even called me an Idiot. Several times! After about two hours of this I was ready to split. The other people in the shop were getting uncomfortable hearing him yell at me. I excused myself and went back to the room and took a nap, boy I felt stupid! I found out later that he was pissed because I left.

That night the main show was on. I saw Arthur again, helped get Dennis ready and went to watch the show. Casey won the title and ALL body parts except abs, he should have won that too. He was un-frickin believable! I think Casey weighed 210 lbs. Or so, At about five foot six or seven.


Casey Viator

Later on Arthur and Joe Abbenda had some words. Arthur made the statement that Casey would be 225 by the Mr. A. Contest. Joe said that was impossible, “Casey would be fat at that weight.” Arthur said he’d be even leaner then. You see, Joe always had trouble with fat around his waist, I guess he thought Casey would too. He basically said Arthur was full of shit. Guess who was right? Arthur, of course. Casey did win the Mr. America, the youngest so far, and at 225.

Before we left Arthur invited me to Lake Helen (to Deland High School gym) to train with him. Nautilus hadn’t started yet and all he had thus far was the pullover machine and many revolutionary ideas. Ideas that would change training forever. Arthur was the most important man in modern exercise history.

I saw Arthur again at a National powerlifting meet in Winter Park, Florida. I was asked to judge by my friend Mike Stone. When I ran into Arthur he was screwing up the heads of some of the muscle guys there. He would measure their arms hanging down and then measure them flexed. There was very little difference in the two measurements for most of the ones being measured. They wanted to know why? Arthur told them it was because “you can’t flex fat!” That’s the way Arthur was. He told you straight out.

I figured out that I liked him, my soon to be wife wasn’t sure. He also had a picture of Casey (before Mr. A.) He said Casey was very close to 225 lbs. He was HUGE! I knew then that Arthur had something that I wanted to learn. He invited me again and I accepted.

In the meantime I sent two guys from the gym up to see Arthur. They trained under Arthur and heaved up just outside the Deland High School gym’s door, and fell to the ground for about a half hour. They came back to our gym after resting for a few days. One was convinced and showed me what they had learned. The other hated Arthur and never went back. I knew then I had to go. That weekend My future wife and I went to see Arthur again.


Sergio Oliva

I went through the most pain I had ever endured in a weight room. It took about 30 minutes and I was dead. Even Arthur’s yelling couldn’t get the dead man (me) to move. He insulted me, questioned my manhood, and made fun of me. You know what?  He could get momentary muscular failure, maximum inroad, or whatever the hell you want to call it, like no one else. He wouldn’t let you quit! I was dizzy as hell and Casey and Dan Howard pushed and pulled me to each exercise. My Wife just stared in horror! I drove back to Arthur’s house in my Datsun 2000 and my wife sat in Arthur’s lap. Hell I didn’t care, I could barely see or move.

The Passing of a HERO:

I just got the very sad news that we have lost one of the greatest bodybuilders of all time. Casey Viator has passed away at the age of 62.  Casey is famous for his incredible strength. His workouts are the stuff of legend. He was unequaled in both his focus and intensity while training.  Among his many accomplishments Casey is perhaps best known for his participation in the Colorado Experiment. During this well documented, and highly supervised training regimen, Casey underwent perhaps the most dramatic body transformation that has ever occurred.

Later in his life Casey still coached others doing seminars, working with athletes one-on-one as well as acting as a consultant through his web-site, training videos, and a self published book.

Today is a sad day indeed for those of us in the Strength and Fitness world. Please join me and take a moment to remember this amazing man.

Tips for the Personal Trainer

When you have been in the fitness business as long as I have you have seen just about everything (good & bad). When I first started in the field, personal training was a very rare thing. Now, 25 years later, Personal Fitness Training is big business. More and more people are becoming trainers every day, many with little to no experience other than their two year subscription to Men’s Health, and a weekend certification course.

Many new trainers get lost in the minutia of exercise selection and trying to look cool by using the latest “sexy” exercise trend as well tossing around the newest pseudo-scientific jargon in an attempt to razzle-dazzle the perspective client into spending their hard earned money.

Something that often get’s lost these days is that Personal Training is supposed to be well… personal. Below are some tips from my friend Jim Bryan that will help the aspiring trainer to deliver a world class experience for their clients, every time.

1. Pay attention to your Clients.


2. Hang up the cell phone during your sessions.


3. Track Clients progress regularly.


4. Stop looking at yourself in the mirror.


5. Think safety. “First do no harm.”


6. Don’t try to use “complex movements” you don’t know how to do.


7. A weekend “seminar” in the Olympic or Quick Lifts, does not qualify you as an Olympic Lifting coach.


8. Olympic Lifts were not meant to be done for high reps, with poor form, to the point of fatigue.


9. Tire flipping isn’t beneficial for all clients. Learn to discern.


10. Tried and true exercises, and methods should be your first choice.


11. Machines or free weights? Why not either or both? Each has advantages and disadvantages. Learn them.


12. Don’t put clients on a diet unless you are a Registered Dietitian.


13. Learn to spot fads and gimmicks and pass on them.


14. Dress in a professional manner, and conduct yourself that way also.

Arthur Jones was a genius. Part mad scientist part inventor, a unique and fascinating individual.

Arthur Allen Jones was the founder of Nautilus, Inc. and MedX, Inc. and the inventor of the Nautilus exercise machines, including the Nautilus pullover, which was first sold in 1970. He was born in Arkansas, and grew up in Seminole, Oklahoma.

If you are a fan of my work or are just interested in learning about the real foundations of evidence based exercise theory,then I highly recommend you visit the Arthur Jones website. High Intensity Strength Training For Better Body Composition

During the past several years we have learned a lot about the effects of strength training and body composition. For example, a carefully controlled study at Tufts University showed significant changes in body composition from a basic program of strength exercise (Campbell et al. 1994).

The subjects added three pounds of lean weight, lost four pounds of fat weight, increased their resting metabolic rate by seven percent and increased their daily energy requirements by 15 percent after 12 weeks of strength training.

Research with over 1100 previously sedentary adults revealed similar body composition improvements from eight weeks of standard strength training (Westcott and Guy 1996). The program participants increased their lean weight by 2.4 pounds and decreased their fat weight by 4.6 pounds.

Of course, unfit individuals tend to improve their body composition at faster rates than people who are presently doing strength exercise. Many people want to know if strength training can further enhance body composition in well-conditioned exercisers.

Previous studies have demonstrated that various high-intensity training techniques are more effective than standard training protocols for increasing muscle strength in both beginning and advanced participants (Westcott 1996, 1997a, 1997b; Westcott and La Rosa Loud 1997). As shown in Figures 1 and 2, slow training produced greater strength gains than standard training for both beginning and advanced trainees. As illustrated in Figures 3 and 4, breakdown training resulted in greater strength gains than standard training for both beginning and advanced exercisers. Likewise, assisted training generated greater strength gains than standard training for both beginning and advanced subjects (see Figures 5 and 6).

We have recently examined the effects of combined high-intensity training techniques on body composition changes in well-conditioned participants. The six-week advanced exercise program included slow training, breakdown training, assisted training, and pre-exhaustion training. The 48 subjects added 2.5 pounds of lean weight and lost 3.3 pounds of fat weight as a result of their training efforts, which represented more improvement than we expected from regular strength exercisers.

We have been pleased with our participants’ positive response to the combined approach of high-intensity strength training techniques. Our standard exercise protocol is outlined in Table I.

We observed that many program participants selected the pre-exhaustion technique for their sixth week of high intensity training. Although we do not have data that show this training method to be better than the others, there may be some benefit in performing more pre-exhaustion sessions. Psychologically, changing exercises at the point of muscle fatigue may be more appealing than performing more repetitions of the same movement pattern with less weight or with manual resistance. Physiologically, performing two different exercises for the target muscle group recruits more muscle fibers which may enhance the training stimulus. In addition to more exercises, pre-exhaustion programs require more training time and may therefore be the best high-intensity technique for burning calories.

As many of our intermediate level strength trainees want to improve their body composition, we presently provide high-intensity training programs with more emphasis on pre-exhaustion techniques (Table II). The results are encouraging, but we try to be cautious about overtraining. Our members seem to respond well to six weeks of high-intensity training followed by six weeks of standard training to maintain their new level of strength and fitness.

Although we have not previously provided nutritional counseling to our high-intensity training participants, this would undoubtedly be beneficial for clients who want to lose fat as well as build muscle. A combination of individualized high-intensity strength exercise and sound dietary guidelines should produce significant improvements in body composition.

Complete 5 leg extensions with 135 lbs., counting 10 secs up and 4 secs down for each rep. Be sure to breathe continuously throughout every repetition.
Slow Negative Training Perform about 5 reps to fatigue with 5% less than standard weightload, taking 4 seconds for each positive muscle action 10 seconds for each negative muscle action. Complete 5 leg extensions with 142.5 lbs., counting 4 secs up and 10 secs and down for each rep. Use smooth and continuous move- ments, rather than choppy stop and go movements.
Pre-Exhaustion Training Perform two successive exercises for target muscle groups, typically a rotary exercise followed immed- iately by a linear exercise. Use 10 reps to fatigue in the first exercise and 5 reps to fatigue in the second. Complete 10 leg extensions with 150 lbs., then 5 leg presses with 300 lbs. Take as little time as possible between the two successive exercises to maximize the

A Standard Conditioning Program For All Fall Sports

Should all fall sports participants engage in conditioning programs to reduce their risk of injury and improve their athletic performance? The answer is an unqualified yes! Boys and girls? Yes. Strength athletes who play football and endurance athletes who run cross-country? Yes. Ball handling teammates who play soccer and field hockey? Yes.

Without question, all young people who compete in fall sports should perform appropriate exercise programs to enhance their physical fitness. Of course, some of the training procedures will vary based on the demands of the activity. For example, football players should emphasize power exercises such as sprinting, cross-country runners should focus on endurance exercises such as three to five mile runs, and soccer players should include both sprinting and sustained running such as 100 yard dashes and half-mile repeats.

But when it comes to muscle conditioning, I propose that a similar strength training program may be successfully applied to all of the athletes. Oh, there are some differences, such as the number of repetitions completed. Generally speaking, power athletes respond best to lower (4 to 8) repetitions with relatively heavy weightloads, endurance athletes respond best to higher (12 to 16) repetitions with relatively light weightloads, and combination athletes respond best to moderate (8 to 12) repetitions with moderate weightloads.

However, when it comes to the exercise selection all of these athletes should be strong in all of their major muscle groups. Regardless of your sport, there is no advantage in having a weak upper body or a poorly conditioned midsection. Going a step further, training some muscle groups more than others can be a serious disadvantage.

Years ago when I was a university track coach, I determined that sprinters should have powerful quadriceps muscles to explode out of the blocks, and flexible hamstring muscles to prevent hamstring pulls. All winter we strengthened their quadriceps and stretched their hamstrings, and I couldn’t wait to see the results of my specialized conditioning program. As it turned out every single sprinter pulled a hamstring muscle and I was dumbfounded. What had I done wrong?

Simple. I unintentionally promoted a serious imbalance between the sprinters’ opposing muscle groups. You see, a powerfully accelerating quadriceps group must be properly decelerated by a relatively strong hamstrings group. If the hamstrings muscles are significantly weaker they will be overwhelmed by the stronger quadriceps muscles, and injury is inevitable in spite of their flexibility.

So what should I have done to better condition and safeguard my sprinters? Clearly, I should have strengthened all of their major muscle groups, especially their hamstrings and quadriceps. Years later, working with the Notre Dame High School track and cross-country teams, I discovered how well the comprehensive conditioning approach really works. All of the athletes trained all of their major muscle groups, and the result was one injured runner in four years, and four consecutive Massachusetts and New England championship teams.

But why would football players train with the same exercises as cross-country runners or field hockey players? Because they all have the same major muscle groups. Let’s take a look at the major muscles of the body, and the basic free-weight and machine exercises that strengthen these muscle groups.

Many people mistakenly believe that strength training inevitably results in larger muscles and more bodyweight. This is not necessarily true. Strength training produces stronger muscles in all cases, but gains in muscle size and bodyweight are very dependent upon personal genetic factors. For example, most football players have mesomorphic physiques that respond to strength exercise with relatively large changes in muscle size and body weight. On the other hand, most cross-country runners have ectomorphic physiques that respond to strength exercise with relatively small changes in muscle size and body weight. Furthermore, the heavy weightload – low repetition training followed by football players maximizes muscle strength and size, whereas the lower weightload – higher repetition training performed by cross-country runners emphasizes muscle endurance without additional bodyweight.

The main point is that all fall sports participants can benefit from a standard program of strength exercise, and that the results will be specific to each type of athlete. A stronger athlete in any sport is a better athlete, and more importantly, a more injury-resistant athlete. If your fall athletes are not presently performing basic strength exercises, like those presented in the table, you can greatly enhance their sport safety and success by starting a sensible strength training program. Thirty minutes a day, twice a week, is all the time and energy requirements necessary for some significant physical benefits.

AOT USING PARTIAL REPETITIONS:

Q: When strength training, if I cannot complete a full range of movement after about 6-8 repetitions, should I continue to do partial repetitions until failure?

A: The answer to this question depends on the strength training tool being used. On single-joint rotary movements such as the pullover, leg extension, leg curl, using high-quality machines (Nautilus, MedX, Hammer-Strength) the strength curve is highly efficient at working the desired muscle. Partial repetitions should not be done on these single-joint machines. Doing so may place a disproportionate emphasis on part of the ROM since the cam (leverage profile) is designed to work the muscle proportionately.

 

With multi-joint (compound) exercises, such as squats & leg presses, bench press & over-head presses, Chin-ups & pull-downs, partial repetitions at the end of a set may be advantageous. Multiple-joint exercises are not as efficient at overloading a muscle group. On such movements partial repetitions may be a benefit to increase the demand and can be an excellent AOT* technique to experiment with.
